Preparation:
Find a comfortable position, either sitting in a chair with your feet flat on the floor or resting gently on a cushion. Allow your back to be straight but not rigid, as if a string is gently pulling the crown of your head towards the sky. Rest your hands comfortably in your lap.
Gently close your eyes, or if you prefer, soften your gaze downward. Allow your body to begin settling. Notice the points of contact between your body and the chair or floor. Feel the weight of your body being fully supported.
Take one… deep… cleansing breath. Inhaling slowly through your nose, and exhaling fully through your mouth with a soft sigh. And again, inhaling deeply… and exhaling, releasing any obvious tension you’re holding in your shoulders or your jaw.
Return to your natural, gentle rhythm of breath. Simply observing the inflow… and the outflow. There is nowhere you need to be, nothing you need to do, right in this moment. Just here.
The Meditation:
- Finding Grounding and Safety: Bring your awareness into your heart center,the space in the middle of your chest. Place a hand there if it feels comforting. With each breath, imagine this space softening, warming, opening just a little. This is your inner sanctuary, a place of safety and warmth.
- Planting the Seed of Joy: Now,from this safe and open heart, see if you can recall a simple, fleeting moment of genuine happiness or contentment from your own recent experience. It doesn't have to be grand.
Perhaps it was the warmth of the sun on your skin, the taste of a cool drink of water, the comfort of your bed after a long day. A small moment where things were okay.
Replay that moment in your mind. Notice the sensory details. Where did you feel that simple pleasure in your body? A slight softening? A hint of a smile? A sense of ease? Breathe into that sensation. Allow it to be there, however faint. This is the seed of joy. Nurture it for a few breaths, simply enjoying it for yourself.
- Extending Joy to a Beloved Friend: Now,bring to mind someone you care for deeply. A dear friend, a family member, a mentor. Someone for whom you easily wish good things. Picture them clearly in your mind’s eye.
Recall or imagine something wonderful happening for them. Perhaps they have achieved a goal, are laughing wholeheartedly, are surrounded by love, or are simply at peace.
See the genuine smile on their face. Hear their laughter. Feel their happiness.
As you hold this image, direct these phrases from your open heart toward them:
· “I am happy that you are happy.”
· “I rejoice in your joy.”
· “Your well-being brings me joy.”
· “May your happiness continue.”
Repeat these phrases slowly, like a gentle mantra. Feel the resonance of their joy within your own heart. Your joy is not diminished by theirs; it is multiplied by it. Bathe in this shared, wholesome joy.
- Extending Joy to a Neutral Person: Now,let this feeling settle. Bring to mind someone you don’t know well, but see often. A neighbor, a barista, a colleague. A neutral person.
Remember that this person, just like you and your friend, wishes to be happy. They experience joys and sorrows. Silently, wish for them: “May you also experience joy. May your happiness grow.”
Perhaps imagine them receiving good news, or sharing a happy moment with someone they love. Allow your heart to extend that same feeling of joyful appreciation to them, without any need for anything in return.
- The Practice of Inclusive Joy: Now,let this feeling of radiant, shared joy expand even further. Imagine it flowing out from your heart like gentle, rippling waves.
Picture it touching all the people in your building… your town… expanding to include people across the country, and across the world.
See if you can hold a sense of joy for the happiness of all beings, everywhere. For children playing, for friends connecting, for strangers helping one another, for moments of peace and triumph, large and small.
“May all beings enjoy their happiness. May their good fortune bring joy to the world. I share in the joy of all beings.”
Rest in this expansive, inclusive feeling for a few moments. There is no ownership of joy; it is a universal experience to be celebrated.
- Returning to the Self: Finally,gently bring your awareness back to yourself. Back to your heart center. Place your hand over your heart once more.
Knowing that you, too, are deserving of this same unconditional joy. Offer these phrases gently to yourself:
· “I am open to joy.”
· “I allow myself to delight in the happiness of others and myself.”
· “My heart is joyful.”
Feel the warmth of your own hand on your chest, a physical anchor for this feeling of wholesome, interconnected joy.
Closing:
Gently release the phrases. Bring your awareness back to the natural rhythm of your breath. Notice the air moving in and out of your body. Notice the feeling of the chair or floor beneath you. Notice the sounds in the room around you.
When you feel ready, gently flutter your eyes open. Take a moment to reorient to the space around you. Carry this open-hearted quality of joyful appreciation with you as you move into the next moments of your day.
Notice if you can carry this lens of mudita—of taking delight in the happiness of others—as you go about your world. See if you can spot moments of joy in others and, in noticing them, feel your own heart smile in response.
